Running pace calculators

Running pace calculators use a physiological performance metric to estimate training intensities. They typically work from a percentage of critical velocity, VO₂max, or threshold pace. The renowned VDOT calculator uses a recent race result and Daniels' oxygen-demand formula to generate a VDOT score, which can then be used to estimate equivalent race performances and training zones.

The Precision Running Calculator (PRC) uses threshold pace as its anchor point. All other training zones are then derived as a percentage above or below this value. Using threshold pace as the foundation is common among endurance training platforms such as TrainingPeaks and Final Surge, as well as calculators such as Joe Friel Running and 80/20 Endurance.

The PRC was initially based on Joe Friel's percentages, with several subtle modifications. Most notably, Zone 2 has been split into Easy and Steady, as the original pace bracket was very broad. The threshold range has been narrowed from 95–101% to 97–100%, providing a more precise pace range for threshold training. Zone 5a, often referred to as "super threshold" (100–103%), has been removed because it sits between threshold and VO₂max intensity. Zone 5b has been redefined as VO₂max pace (107–115%). Most VDOT scores will produce a VO₂max pace within this range.

The zones have also been renamed to make them more intuitive and relevant to runners. For example, Friel referred to Zone 2 as "Aerobic," which can be confusing given that almost all running — from very easy jogging through to VO₂max intervals — is predominantly aerobic. The PRC zones are shown below:

  • Very Easy<77%
  • Easy77–82%
  • Steady82–88%
  • Tempo88–94%
  • Threshold97–100%
  • VO₂max107–115%
  • Speed>115%

One limitation of percentage-based systems is that slower threshold paces produce a much larger spread of training paces. This occurs because the calculator applies percentages to speed, while pace is a reciprocal measure. As threshold pace becomes slower, each percentage point translates into a larger pace difference.

Training paces close to threshold, such as Tempo and VO₂max, are generally more accurate because they sit close to the threshold anchor point, making the physiology relatively predictable. As we move further away from this anchor, paces can become less reliable. It is also important to remember that pace is influenced by many factors beyond fitness, including weekly mileage, training frequency, recovery status, terrain, heat, and humidity.

The reality is that the body does not recognise "zones." At any given intensity, all energy systems contribute to energy production; however, their relative contributions change as running speed increases. Pace zones are simply a practical method of targeting specific physiological adaptations.
